膳食纤维 健康


       膳食纤维是一种多糖,它既不能被胃肠道消化吸收,也不能产生能量。因此,曾一度被认为是一种“无营养物质”而长期得不到足够的重视。近年来,随着营养学和相关科学的深入发展,人们逐渐发现了膳食纤维具有相当重要的生理作用。以致于在膳食构成越来越精细的今天,膳食纤维更成为学术界和普通百姓关注的物质,并被营养学家列为“第七营养素”,是平衡膳食结构的必需营养素之一。
全球面临膳食纤维摄入不足问题!


       那么,30g膳食纤维到底是怎样的呢,如下图所示。结合我国居民膳食纤维摄入明显不足,想要在短时间内改变大众的饮食习惯,从日常饮食增加膳食纤维摄入量并不容易,所以人们需要通过饮食其他食品或药品来达到膳食纤维正常量。


 

膳食纤维分类
       膳食纤维按照其溶解性,可分为水溶性膳食纤维和水不溶性膳食纤维。水溶性膳食纤维由于其良好的溶解性、稳定性以及平和的口感等特性,应用于饮料、乳制品、糖果、啤酒等领域,水不溶性膳食纤维因其良好的溶胀性能,能够为产品提供必要的体积,常用于面包、饮料、饼干、乳制品等食品中。
       水溶性膳食纤维是能够溶解于水中的纤维类型。具有黏性,能在肠道中大量吸收水分,使粪便保持柔软状态。水溶性纤维能有效促进肠道有益菌繁殖,调节肠道微生态平衡。常见的水溶性膳食纤维包括聚葡萄糖、菊粉、低聚果糖、低聚木糖、低聚异麦芽糖、低聚半乳糖、大豆低聚糖等。
       水不溶性膳食纤维主要包括纤维素、半纤维素和木质素等。水不溶性膳食纤维能吸收水分,软化粪便,增加粪便的体积,以刺激肠的蠕动,加速排便,从而减少粪便中有害物质与肠道接触的时间。
膳食纤维能带来哪些益处?
• 减少疾病风险及降低全因死亡率
       2019年Lancet上发表的一项大型研究,涉及1.35亿人年的前瞻性队列研究数据和4635名成年人的临床试验数据,发现对于广大健康人群,膳食纤维摄入与慢性病发病和死亡率的降低显著相关:每增加8g/天的膳食纤维摄入量,可降低约7%全因死亡风险、19%冠心病风险、15%糖尿病风险、8%大肠癌风险。
研究发现,膳食纤维还与直肠癌(CRC)死亡率和全因死亡率的下降、肺癌风险降低、中年妇女高血压风险的降低等有关。
• 改善胃肠道功能
       2020年英国《自然》杂志子刊发表综述文章,表明每摄入1g小麦纤维,就能将肠道通过时间减少0.78h;几乎所有种类的膳食纤维,都能促进排便,并维持排便的稳定性。
       研究表明,膳食纤维还可降低放疗患者急性和长期的胃肠道毒性、降低大便失禁风险、帮助抵抗肠道病原体的感染等。
       近年来,微生物组的研究,进一步揭示了膳食纤维是许多体内有益微生物的食物,能够促进有益微生物的生长,显示出“益生元”的特性,既能刺激有益肠道菌群生长,如双歧杆菌和乳酸菌,也有利于产生丁酸等短链脂肪酸,促进肠道健康。
• 改善肥胖、调节血糖
       2017年American journal of clinical nutrition上综述了12项持续时间2-17周的随机对照试验,共涉及609名参与者,发现与对照组相比,可溶性膳食纤维最多可以帮助降低BMI 0.84,减重2.52kg,减脂0.41%,空腹血糖降低0.17mmol/L,空腹胰岛素水平降低15.88pmol/L。
       经研究还发现,每日50g膳食纤维可显著改善2型糖尿病人糖脂代谢、膳食纤维可富集关键肠道菌快速有效地改善2型糖尿病。
• 其它益处
       多项研究表明,膳食纤维在缓解慢性炎症、改善IBS和IBD、增强中年人的肌肉量和力量、预防憩室炎等方面也具有潜在的健康益处。
       总而言之,膳食纤维对于人体健康来说十分重要,膳食纤维在改善肥胖、糖尿病、胃肠道、降低疾病发生/死亡风险等方面的益处亦不容忽视,人体长期摄入富含膳食纤维的食物或补充膳食纤维的产品,不仅能为身体提供营养物质,还有助于促进健康的胃肠道功能,控制体重,减少疾病风险及降低全因死亡率,对提升整体健康具有重要作用。
